What it can realistically do: contribute an additional 50–150 calories of daily energy expenditure for someone who is already eating in a modest deficit and stalls. It can preserve lean muscle mass during a cut, because protein-forward eating both costs more to digest and provides the amino acids your body needs to avoid breaking down muscle for fuel. And it can shift the composition of weight lost—less muscle, more fat—which matters for long-term metabolic health even if the scale moves at the same pace.
How to Actually Apply This
You don't need to calculate thermic percentages on every bite. Instead, use a simple mental check at meal construction:
Does this meal have a substantial protein anchor? If not, add one. Eggs, a scoop of Greek yogurt, a handful of edamame, a chicken thigh.
Is the starch I'm eating intact or processed? Swapping white rice for brown rice, or white bread for whole-grain bread with visible texture, is a low-friction change that moves TEF in the right direction.
Is there at least one high-fiber vegetable on the plate? Not optional. Vegetables are where a lot of the thermic advantage for lower-calorie eaters actually lives.
If you hit all three at most meals, you've shifted your metabolic environment without eating less food by volume—and often while feeling more full.
